    Five distances, three recovery types, one structured plan

    This calculator takes four inputs - rep distance, target pace per kilometer, number of repetitions and recovery method - and returns a complete series-by-series interval workout. Rest periods follow the work-to-rest ratio principle: shorter reps get equal rest, longer reps get proportionally less. The result is a table showing each rep's time, the rest after it and a running cumulative clock.

    How to use the interval training calculator - step by step

    1. Rep distance - select between 200 m and 2000 m. Short reps (200-400 m) target raw speed, long reps (1000-2000 m) target lactate threshold.
    2. Target pace - minutes and seconds - enter the per-kilometer pace you plan to hold during each fast rep. For example, 4 min 30 sec means a 4:30 min/km interval pace.
    3. Number of reps - set between 2 and 20. Beginners typically run 4-6 reps, advanced runners 8-12.
    4. Recovery type - choose jog (keeps heart rate elevated), walk (moderate recovery) or standing rest (full recovery).
    5. Read the results: total workout time, distance, rest duration per interval and a full series-by-series table.

    The calculator uses evidence-based ratios. Shorter reps need relatively more rest (equal time), while longer reps use shorter relative rest because the effort is submaximal.

    FAQ - Frequently asked questions

    How do I know if my interval pace is right?
    Your interval pace should be 15-30 seconds faster per kilometer than your current 5 km race pace for 800-1000 m reps. For 400 m reps, it can be 30-45 seconds faster. If you cannot complete the last 2 reps at the same pace, the pace is too ambitious.
    Should I jog, walk or stand during recovery?
    Jog recovery is the standard for experienced runners - it keeps the heart rate elevated and clears lactate faster. Walk recovery suits beginners or very intense short reps. Standing rest is used for pure sprint work (200 m) where full phosphocreatine recovery matters.
    How many interval sessions per week?
    Most training plans include 1-2 interval sessions per week with at least 48 hours between them. Beginners should start with one session. The remaining days should be easy runs, tempo runs or rest.
    What is the work-to-rest ratio and why does it change?
    The work-to-rest ratio compares rep duration to rest duration. Short reps (200-400 m) at near-maximal effort use a 1:1 ratio (equal rest) because the anaerobic system needs full recovery. Longer reps (1000+ m) at submaximal effort use 1:0.5-0.67 because the aerobic system recovers faster and the training goal is to accumulate volume at threshold pace.
    Do I need to warm up before intervals?
    Yes - always. Run 10-15 minutes at an easy pace before starting intervals. Add 4-6 strides (short accelerations over 80-100 m) to activate fast-twitch fibers. After the workout, cool down with 10 minutes of easy jogging.
    Can I do intervals on a treadmill?
    Yes. Set the treadmill to 1% incline to simulate outdoor wind resistance. The advantage is precise pace control. The disadvantage is that you cannot practice the deceleration and acceleration transitions that happen on a track.
