    Your baseline water need depends on body weight: roughly 30 ml per kilogram for women and 35 ml per kilogram for men (EFSA reference values). The calculator then adjusts upward for physical activity (+500 to +1500 ml), high ambient temperature (+500 ml) and breastfeeding (+700 ml). The result is a personalized daily target in liters, broken down into glasses and a suggested drinking schedule.

    How to use this calculator - step by step

    1. Body weight - enter your current weight in kilograms. Water needs scale linearly with body mass: a 90 kg person needs roughly 50% more water than a 60 kg person. Weigh yourself in the morning before eating for consistency. Range: 30-200 kg.
    2. Sex - select Female or Male. Males have a higher multiplier (35 ml/kg vs 30 ml/kg) due to greater average muscle mass. Muscle tissue holds more water than fat tissue, so body composition directly affects hydration needs.
    3. Physical activity level - choose from four levels. Each workout session causes sweat loss of 0.5-2 L per hour depending on intensity. Low = no exercise, Moderate = 3x/week, High = 5x/week 60+ min, Very high = competitive/twice daily.
    4. Ambient temperature - select Normal (below 25C) or High (above 25C). Hot environments, air conditioning and saunas increase insensible water loss through skin even without visible sweating. Adds 500 ml to your target.
    5. Breastfeeding - for females only. Milk production requires approximately 700 ml of additional water per day. If you are breastfeeding, the calculator adds this automatically.

    Limitations

    This calculator provides a general estimate based on EFSA and ACSM guidelines. Individual needs vary with kidney function, medication use, altitude, humidity and diet composition. People with kidney disease, heart failure or on diuretics should consult a physician for personalized fluid targets. The calculator does not account for water content in food (typically 20-25% of total intake) - if you eat mostly water-rich fruits and vegetables, your actual drinking water need may be slightly lower than the calculated target.

    FAQ

    Does coffee count toward daily water intake?
    Yes, mostly. Coffee is about 98% water. The mild diuretic effect of caffeine is offset by the fluid volume in moderate consumption (up to 3-4 cups per day). The old advice that coffee dehydrates has been thoroughly debunked by multiple studies. That said, caffeine in large doses (above 400 mg/day, roughly 4-5 espressos) can increase urine output noticeably. Plain water remains the most efficient hydration source.
    Can you drink too much water?
    Yes. Overhydration (hyponatremia) occurs when excessive water dilutes blood sodium below 135 mmol/L. Symptoms: nausea, headache, confusion, and in severe cases seizures. It is rare in daily life but occurs in endurance athletes who drink aggressively during long events without electrolyte replacement. The general rule: drink when thirsty, aim for pale yellow urine, and do not force-drink more than 1 liter per hour during exercise.
    Is the "8 glasses a day" rule accurate?
    The 8-glasses rule (about 2 liters) is a rough average that works for a sedentary 60-65 kg person in mild climate. It underestimates needs for heavier, more active or heat-exposed individuals. A 90 kg male doing daily workouts in summer may need 4+ liters. This calculator replaces the one-size-fits-all rule with a weight-adjusted, activity-corrected formula.
    How do I know if I am dehydrated?
    The easiest test: urine color. Pale straw or light yellow = well hydrated. Dark yellow or amber = dehydrated. Other signs: dry mouth, fatigue that is not explained by sleep, headaches (especially in the afternoon), dizziness when standing up quickly, and reduced urine frequency (fewer than 4 times per day). Chronic mild dehydration affects concentration, mood and physical performance long before you feel obvious thirst.
    Should I drink water before, during or after exercise?
    All three. Before: 400-600 ml in the 2 hours before exercise. During: 150-250 ml every 15-20 minutes. After: 1.5 liters for every kilogram of body weight lost during the session. For exercise lasting over 60 minutes, add electrolytes (sodium, potassium) to prevent hyponatremia. Weigh yourself before and after a workout to estimate sweat loss - the difference in kilograms equals roughly the same number in liters of water deficit.
    Does food count toward water intake?
    Yes. About 20-25% of daily water intake comes from food for most people. Water-rich foods: cucumber (96% water), watermelon (92%), oranges (87%), yogurt (85%). A diet heavy in fruits and vegetables contributes significantly to hydration. Dry foods (bread, crackers, nuts) contribute very little. This calculator assumes standard dietary water contribution - if you eat mostly dry foods, add 200-300 ml to your result.
