For muscle growth (hypertrophy) the ACSM range is 1-2 min between sets, and where you land in it depends on how close to failure each set ends. The calculator below is filled with one example set: a compound lift, an intermediate lifter, 10 reps with 2 reps in reserve. How long to rest between sets, worked out for one set at a time
Five heavy squats with one rep left in the tank need about 4 min 30 s of rest. Ten reps of a cable curl stopped two short of failure need 1 min 30 s. This rest between sets calculator takes your goal (strength, muscle growth, fat loss or muscular endurance), the type of lift, your training experience, the reps per set and, if you track it, your reps in reserve (RIR). It returns one rest time rounded to 15 seconds, the range it came from, and, with the optional boxes filled in, how long the exercise or the whole workout will take.
What the form asks about your set
- Training goal - strength (1-6 reps), muscle growth (6-12), fat loss, or muscular endurance (12 and more). Fat loss uses the muscle growth ranges on purpose, as explained below.
- Exercise type - compound for squats, deadlifts, presses and rows, isolation for curls, extensions, raises and single-muscle machines.
- Training experience - beginner up to about six months of regular lifting, intermediate, or advanced. Left empty, it counts as intermediate.
- Reps per set - a whole number from 1 to 50. For endurance work, 15 or more reps moves you into the longer of the two endurance ranges.
- Reps in reserve (RIR) - optional. 0 is a set to failure, 2 means two more reps were possible. Half steps such as 1.5 are accepted.
- Sets, exercises and time per rep - optional. They only feed the workout length; a rep with no time entered counts as 3 seconds. Then read the rest time, the tiles and the two tables.
The rest ranges behind every answer
All ranges come from the American College of Sports Medicine position stand on progression in resistance training for healthy adults. The calculator never goes outside them; your RIR only decides where inside the range you land. The 30-second floor for short endurance sets is the calculator's own reading of "under one minute".

Two lines in that table surprise people. A heavy triple on the bench press earns more rest than anything else in the gym, up to 5 min, because the position stand ties the 3-5 minute range to loads of 1-6 RM. And a set of curls for strength still gets only 1-2 min, since a single small muscle recovers much faster than the whole body after a squat.
Eight sets from ordinary programs, and the rest each one gets
Heavy 5x5 squats
Situation:strength, compound, intermediate, 5 reps, RIR 1, 5 sets, 4 s per repResult: 4 min 30 s (range 3-5 min, 75% of the way up). The five sets take 20 min, or 14-22 min across the range.
A hypertrophy day with five exercises

Curls taken to failure

An experienced lifter's bench press for size

A first strength program, three lifts

Why reps in reserve move the timer
The closer a set ends to failure, the longer it takes before the next one can match it. The calculator turns that into a simple rule: RIR 0 puts you at the top of the range, RIR 4 or more at the bottom, and each rep in between moves you a quarter of the way. With no RIR entered you get the middle. This scaling is the calculator's own rule, not a number from a study; the ranges it scales are the published ones.

What longer rests actually buy
Mostly, reps. The position stand notes that 3-5 minute breaks cost less performance in the following sets than 30 seconds to 2 minutes, and that strength may not be fully back even after 3 minutes. In a study by Schoenfeld and colleagues in the Journal of Strength and Conditioning Research, trained men who rested 3 min between sets for 8 weeks gained more strength and more thigh muscle thickness than a group resting 1 min on the same program. Other trials found no difference between 2 and 5 minutes for muscle size, so the honest summary is narrower: very short rests hurt heavy compound work, and past a few minutes the gains flatten out.
That is why the workout length tile matters. When a 45-minute slot cannot fit the rest the calculator suggests, cutting a set usually costs less than cutting every break to a minute and losing two reps from each set that follows.
