Then, on day 33, it arrives. Five days late. And your calorie tracking log from this week? A mess. Three days of water weight gain, two days of abandoning the deficit entirely, one late-night snack that erased Tuesday's 550 kcal gap.

Sound familiar? It should. A study in the European Journal of Clinical Nutrition showed that energy expenditure fluctuates by 100-300 kcal across the menstrual cycle. Basal metabolic rate rises in the luteal phase - the two weeks between ovulation and your period - and drops again during menstruation. So the same 1,800-calorie meal plan feels comfortable on day 8 and impossible on day 24.

That is not a willpower problem. It is a biology problem. And it has a calculable solution.

Not all cycle days are equal. The table below shows average BMR shifts across a 28-day cycle, based on research from the American Journal of Clinical Nutrition:

A woman with a TDEE of 2,200 kcal may burn 2,310-2,420 kcal in her luteal phase without doing anything different. That is a built-in buffer of 100-200 kcal. Ignoring it leads to unnecessary suffering during the hardest part of the cycle.

The macro split changes too

During the luteal phase, your body preferentially burns fat over carbs - progesterone shifts fuel utilization. This means two things:

How fast should you actually lose weight?

The Calorie Deficit Calculator answers this with math, not motivation. One kilogram of fat equals 7,700 kcal. But the speed at which you can safely burn through that depends on your TDEE.

Consider two scenarios:

Scenario A: Male, 82 kg, TDEE 2,747 kcal, target 72 kg, moderate pace (0.5 kg/week)

  • Daily deficit: 550 kcal
  • Eat: 2,197 kcal/day
  • Timeline: 20 weeks (~4.6 months)
  • Comfortable. Sustainable. No minimum-calorie warnings.

Scenario B: Female, 60 kg, TDEE 1,650 kcal, target 55 kg, standard pace (0.75 kg/week)

  • Daily deficit: 825 kcal
  • Eat: 825 kcal/day
  • Warning: below 1,200 kcal minimum!

The combined workflow

If you menstruate and want to lose weight while tracking macros, here is the order:

Step 1. Run the Menstrual Cycle Calculator. Note which phase you are in.

Step 2. Run the Calorie Deficit Calculator. Pick a pace that keeps you above the safe minimum (1,200 kcal for women, 1,500 for men). During the luteal phase, consider switching to the gentler pace (0.25 kg/week) to avoid fighting both biology and math.

Step 3. Run the Macronutrient Calculator with your deficit calories as the target. Get your protein, fat and carbs in grams.

Step 4. Adjust for phase:

  • Follicular (days 6-12): Standard macros. Best time for intense training and larger deficits.
  • Luteal (days 16-28): Keep protein, increase fat slightly, lower carbs by 10-15%. Reduce deficit if cravings spike.
  • Menstruation (days 1-5): Rest more, eat at maintenance if needed. One week at TDEE will not undo months of progress.
